A pull-up that transitions above the bar into a dip.
Requires: 10+ strict pull-ups, explosive pulling power,
false grip strength, and understanding the transition.
Timeline: 8–16 weeks from 10 pull-ups.

THE L-SIT
Both legs extended horizontal, body supported on arms.
Requires: hip flexor strength, tricep lock-out,
core compression, and shoulder depression.
Timeline: 4–12 weeks from scratch.

THE HANDSTAND
Full body inverted balance on two hands.
Requires: wrist strength, shoulder alignment,
core tension, and balance calibration.
Timeline: 8–20 weeks for a 10-second freestanding hold.

PREREQUISITES

Before starting this program you should be able to:
✓ 10 strict pull-ups (for muscle-up track)
✓ 20 push-ups (for handstand track)
✓ Hold a plank for 60 seconds (for L-sit track)

If you cannot meet these prerequisites:
